Hollow Body Hold

The hollow body hold is a gymnastics core exercise where you lie on your back, press your lower back into the floor, and lift your shoulders and legs a few inches off the ground into a shallow banana shape. It trains the abs to resist spinal extension and builds the full-body tension needed for pull-ups and handstands.

What muscles does the hollow body hold work?

Primary movers

  • Rectus abdominis
  • Transverse abdominis

Assisting muscles

  • Obliques
  • Hip flexors
  • Quadriceps

The rectus abdominis and transverse abdominis hold the lower back pressed into the floor against the weight of the legs and arms, which are trying to pull the spine into an arch. The longer the levers, the harder the abs have to work.

This position is the same as a plank turned over. Both train anti-extension, but the hollow hold adds hip flexion and a longer lever, making it harder for most people.

The hollow position is foundational in gymnastics. It creates a rigid body for pull-ups, handstands, kipping and ring work. Learning it improves body control in many other exercises.

The hip flexors and quads work to hold the legs off the floor. If the lower back lifts, the hip flexors have taken over from the abs and it is time to shorten the levers.

How to do the hollow body hold

Setup

  1. 1

Lie on your back with your legs straight and arms extended overhead.

  2. 2

Press your lower back firmly into the floor by bracing your abs.

  3. 3

Point your toes and squeeze your legs together.

Execution

  1. 1

Lift your shoulders and arms a few inches off the floor.

  2. 2

At the same time, lift your legs a few inches off the floor.

  3. 3

Keep the lower back pressed into the floor throughout.

  4. 4

Hold the position, breathing in short, controlled breaths.

  5. 5

If your lower back lifts, bend your knees or bring your arms to your sides.

  6. 6

Lower slowly when the time is up.

Common hollow body hold mistakes

Lower back lifting

Letting the lower back arch off the floor, which turns the hold into a hip flexor and lower back exercise.

The fix: Bend your knees or bring your arms forward until you can keep the back pressed down.

Legs too high

Raising the legs high off the floor, which makes the hold easier.

The fix: Lower the legs until they are only a few inches off the floor while keeping the back down.

Straining the neck

Pulling the head forward with the neck instead of lifting the shoulders with the abs.

The fix: Keep the chin slightly tucked and lift through the upper back.

Holding the breath

Holding your breath to maintain tension, which shortens the hold.

The fix: Take short breaths while keeping the abs braced.

Hollow holds work best early in a session as part of a warm-up or core block, especially before pull-ups or gymnastics work. Build to 60 seconds with good form before progressing to hollow rocks. Short, high-quality holds are better than long ones with the lower back lifting.

Hollow Body Hold variations and alternatives

Tuck Hollow Hold

Easier

Knees bent to the chest shortens the lever and makes the hold manageable.

Dead Bugs

Easier

Trains the same anti-extension with moving limbs and a shorter lever.

Hollow Body Rock

Harder

Rocking back and forth while holding the hollow shape adds a dynamic challenge.

An advanced anti-extension exercise with the whole body acting as the lever.

Frequently asked questions

What muscles does the hollow body hold work?

Mainly the rectus abdominis and transverse abdominis, with the obliques, hip flexors and quads helping to hold the limbs off the floor.

Why does my lower back lift in hollow holds?

The levers are too long for your current strength. Bend your knees, bring your arms forward or raise your legs slightly until you can keep the back pressed down.

How long should I hold a hollow body hold?

Start with 15 to 20 seconds with good form and build to 60. Quality matters more than duration.

Is the hollow hold better than a plank?

It is harder and adds a hip flexion element, which makes it valuable for gymnastics and calisthenics. Planks are easier to learn and better for general core endurance.

Why is the hollow body hold important for gymnastics?

It teaches the full-body tension needed for pull-ups, handstands and ring work. The position keeps the body rigid, making these movements more efficient and controlled.

Hercules tracks every hollow body hold you log, shows you last session's numbers before you lift, and flags when your progress stalls.
