Pull-Ups

The pull-up is a bodyweight vertical pull where you hang from a bar with an overhand grip and pull until your chin clears it. It primarily trains the latissimus dorsi, with the biceps, teres major, rear delts and lower traps assisting. It is the benchmark upper-body pulling exercise and is usually trained for 3–5 sets.

The latissimus dorsi is the engine. It adducts the upper arm — pulling it down toward your side — and extends the shoulder, which together account for almost the entire movement. The lat is at its longest at the dead hang, and that stretched starting position is a large part of why pull-ups build back thickness so effectively.

The biceps and brachialis flex the elbow throughout and take on more work as the grip moves toward supinated. This is why chin-ups feel easier than pull-ups for most people — the biceps are in a stronger position to contribute.

Teres major assists the lat closely, and the lower traps and rhomboids control the shoulder blade, pulling it down and back as you rise. Good pull-up technique starts with the shoulder blades, not the arms.

Your abs and glutes work isometrically to stop the body swinging. A strict pull-up is a genuine core exercise, which is exactly what disappears when people start kipping.

Grip width changes less than gym lore suggests. A moderately wide overhand grip biases shoulder adduction slightly; narrower and neutral grips allow more range and more elbow flexion. All of them build lats.

How to do the pull-ups

Setup

    Grip the bar with an overhand grip, hands roughly 1.5 times shoulder width apart.

    Wrap your thumbs around the bar unless you specifically prefer a false grip.

    Hang with your arms fully straight — a true dead hang, with the shoulders allowed to rise toward your ears.

    Cross your ankles behind you or hold your legs slightly forward to stop them swinging.

    Brace your abs and squeeze your glutes so your body is one rigid unit.

Execution

    Start the rep by pulling your shoulder blades down and back, before your elbows bend at all.

  2. 2

    Drive your elbows down and toward your ribs, thinking about pulling the bar to you rather than pulling yourself to the bar.

  3. 3

    Keep your chest up and slightly lead with it as you rise.

  4. 4

    Continue until your chin clears the bar. Do not crane your neck to get there.

  5. 5

    Lower yourself under control over roughly two to three seconds, resisting the whole way.

  6. 6

    Finish each rep in a full dead hang with straight arms before starting the next.

Common pull-ups mistakes

Kipping or swinging

Generating upward momentum with the hips and legs. It raises your rep count while reducing the work the lats actually do, and the uncontrolled swing loads the shoulder awkwardly at the bottom.

The fix: Squeeze your glutes and brace your abs to lock your body rigid. If you cannot complete strict reps, use band or machine assistance rather than swinging.

Partial range of motion

Stopping short of a full hang at the bottom, or not clearing the chin at the top. Half reps train the middle of the movement and skip the stretched position where the lat does its most productive work.

The fix: Full dead hang at the bottom, chin genuinely over the bar at the top, every rep. When you cannot reach both, the set is finished.

Craning the neck to clear the bar

Tilting the head back and pushing the chin forward so it technically passes the bar while the chest has barely moved. It fakes the rep and strains the neck.

The fix: Keep your head neutral and let your chest rise to the bar. If your chin only clears by craning, you did not complete the rep.

Shrugging at the bottom

Letting the shoulders stay jammed up by the ears and starting the pull with the arms. This skips shoulder blade depression and makes the movement biceps-dominant.

The fix: Begin every rep by pulling the shoulder blades down first. Scapular pull-ups — small reps that move only the shoulder blades — teach this well.

Two to three sessions a week works well, and pull-ups tolerate frequency better than heavy barbell pulling. If you are chasing your first unassisted rep, greasing the groove — several sub-maximal assisted or negative reps spread across the day, most days — works better than a single hard weekly session. Once you can do 12 clean reps, add weight rather than chasing higher rep counts.

Assisted Pull-Up

Easier

Machine counterweight or a band under the foot reduces the load so you can train the full pattern with control. The most direct route to your first unassisted rep.

The same vertical pull with an adjustable load, so you can train any rep range and progress in small increments. Less core demand.

Chin-Up

Easier

An underhand grip lets the biceps contribute more, so most people can do several more chin-ups than pull-ups. A useful stepping stone.

Weighted Pull-Up

Harder

A dip belt or weighted vest lets you keep training in lower rep ranges once bodyweight sets run long. The clearest way to keep progressing.

Muscle-Up

Harder

A pull-up transitioning into a dip above the bar. Requires substantial pulling strength plus technique, and is a skill goal rather than a hypertrophy tool.

Frequently asked questions

How do I do my first pull-up?

Combine three things. Slow negatives — jump to the top and take five seconds to lower yourself — build the strength fastest. Band-assisted or machine-assisted pull-ups let you train the full pattern with reduced load. And heavier lat pulldowns in the 5–8 rep range build the raw pulling strength. Most people get there within eight to twelve weeks of consistent work two to three times a week.

Pull-ups vs chin-ups — what is the difference?

Pull-ups use an overhand grip, chin-ups an underhand one. Chin-ups let the biceps contribute more, so almost everyone can do more of them, and they train the arms harder. Both train the lats heavily — research shows the difference in lat activation is small. Use whichever you can progress on, or rotate between them.

How many pull-ups is good?

For an adult male, 8–12 strict reps is a solid intermediate standard and 15-plus is strong. For an adult female, 3–5 strict reps is already well above average and 10-plus is strong. Bodyweight matters enormously — a heavier lifter doing 8 reps may be producing more force than a lighter one doing 15.

Does grip width matter for pull-ups?

Less than commonly claimed. Studies comparing grip widths find only small differences in lat activation, and the idea that very wide grips build a wider back is not well supported. Very wide grips shorten the range of motion and increase shoulder strain. Around 1.5 times shoulder width is a sensible default.

Why can I do lat pulldowns but not pull-ups?

Pulldowns let you use a load lighter than your bodyweight, and they remove almost all the core and stabilising demand. Being able to pull down your bodyweight on a machine does not translate directly, partly because cable stacks are not calibrated consistently between machines. Bridge the gap with negatives and assisted reps rather than more pulldown volume.
