Barbell Clean and Press

The barbell clean and press is a full-body lift that combines a clean with an overhead press. You pull the bar from the floor to your shoulders in one explosive movement, then press it overhead and lower it back to the floor. It trains the legs, hips, back and shoulders together, and it demands good technique and a sensible load.

What muscles does the barbell clean and press work?

Primary movers

  • Gluteus maximus
  • Quadriceps
  • Anterior deltoid
  • Triceps brachii

Assisting muscles

  • Hamstrings
  • Upper trapezius
  • Spinal erectors
  • Abdominals
  • Lateral deltoid

The first half is a hip and leg movement. The glutes, hamstrings and quads drive the bar off the floor and then extend explosively as it passes the knees. This power from the legs, not the arms, is what lifts the bar to your shoulders.

The upper traps shrug and the arms guide the bar as you pull yourself under it. The upper back and spinal erectors keep the bar close to your body and hold your back flat through the pull, then keep the torso upright in the catch.

The second half is an overhead press. The front delts and triceps push the bar from your shoulders to lockout, with the lateral delts and upper traps helping. The abs and glutes brace the trunk so the lower back does not arch under the weight.

The press is usually the limit, so choose a weight you can press strictly. Learn the clean and the overhead press separately first, then combine them. Reset your stance and breath at the shoulders before you press.

How to do the barbell clean and press

Setup

  1. 1

Stand with your feet hip-width apart and the barbell over your midfoot.

  2. 2

Squat down and grip the bar just outside your knees with an overhand grip.

  3. 3

Keep your back flat, your chest up and your arms straight.

  4. 4

Take a breath and brace your core before the pull.

Execution

  1. 1

Drive through your feet to lift the bar off the floor, keeping it close to your legs.

  2. 2

As the bar passes your knees, extend your hips explosively and shrug to pull it upward.

  3. 3

Pull yourself under the bar and catch it on the front of your shoulders, elbows pointing forward, in a quarter squat, then stand up.

  4. 4

Reset your stance and your breath, then brace your core.

  5. 5

Press the bar straight overhead until your arms are locked out.

  6. 6

Lower the bar to your shoulders, then to your thighs and back to the floor under control.

Common barbell clean and press mistakes

Pulling with the arms early

It wastes the leg drive and makes the bar swing away.

The fix: Keep your arms straight until your hips have extended.

Letting the bar swing away from the body

A bar that drifts forward is hard to catch and strains the back.

The fix: Keep the bar close to your legs through the pull.

Arching the lower back during the press

It loads the spine and cuts the work of the shoulders.

The fix: Squeeze your glutes and brace your abs before you press.

Dropping the bar from overhead

It risks your feet and the bar, and skips the lowering control.

The fix: Lower the bar under control to your shoulders, then to the floor.

Treat the clean and press as a full-body strength or power lift near the start of a session while you are fresh. Start with light weight and practise each part separately, since the press sets the load, not the clean.

Barbell Clean and Press variations and alternatives

Practise the pull and catch without the overhead press.

A simpler version of the pull with a higher catch.

A press-only option with more freedom for each arm.

Frequently asked questions

What does the barbell clean and press work?

It trains the legs, hips, back, shoulders and triceps in one lift.

Should I learn the clean and the press separately?

Yes, learn each part on its own first and then combine them.

What limits the weight I can use?

The press, since you must press the bar overhead strictly after the clean.

Is this the same as a thruster?

No. A thruster flows straight from a front squat into a press, while the clean and press starts with a pull from the floor.

Hercules tracks every barbell clean and press you log, shows you last session's numbers before you lift, and flags when your progress stalls.
